Here is a list of five “must have” things you need to take on your next expedition in the mountains.
1. Worn in Hiking Boots
Comfort reigns supreme on the mountain! Worn-in and well-fitted boots are your foot armor. Research & shop wisely when looking for the right hiking boots, and wear them everywhere before your trip. Blisters can ruin your adventure. Trail running shoes can be lighter and offer more comfort, but they also lack ankle support at on difficult terrain. Choose wisely!
2. Rehydration Sachets
Upset stomachs can easily happen on the mountain due to different foods. Pack a couple of these rehydration sachets into your backpack just in case. They can be lifesavers when your body is struggling to keep in liquids. They don’t take up much space and you’d much rather have them with you than need them and not have any. Be prepared!
3. Pee Bottle
Yes, this is a real thing on expeditions! This might seem gross, but trust me, it’s a game-changer, especially at night when you don’t want to leave your tent to head to the toilet. Wide-mouthed Nalgenes bottles are perfect for the job but make sure you label it correctly. Practice before you go! This is especially helpful at higher altitudes where Diamox (altitude sickness medication) makes you pee constantly. Sleep tight and pee easy!
4. Your favourite Sweets / Candy

When times get tough, you want to have something that will perk you up. Bring along your favourite sweets or candy to give you the boost you need. Before you leave, make some small daily snack bags so you have enough for the whole trip. A quick sugar boost can work wonders on morale and energy. Forgot to take some snacks? Stock up locally while you can!
5. Cash
Most mountains don’t do ATMs or contactless payments. Bring enough cash – more than you think – for unexpected expenses, tips, and well-deserved post-trek beers. Don’t forget to tip your porters/sherpas/guides at the end as it’s very important to them especially if they have went above and beyond to keep you safe and informed.
Bonus Tip:
Remember:Pack smart (Don’t over do it), stay prepared, and embrace the adventure! Things can sometimes change and that is okay. There are so many variables on the mountain and nothing is guaranteed.

Ask most people what they do to prepare for a mountain expedition and they'll tell you about their long walks, their stair climber sessions, their weekend hikes. Cardio gets all the attention, and don't get me wrong, it absolutely matters but strength training is the piece most people either skip entirely or get completely wrong. People who do cardio based sports and activities like hiking, running and cycling are pretty good at ignoring strength training.
I've coached hundreds of clients through expeditions across the world, from Kilimanjaro to K2 Base Camp, and the clients who struggle most on the mountain are rarely the ones who are unfit. They're the ones who are cardiovascularly capable but physically unprepared. Knees giving out on long descents, backs aching from a loaded pack, legs cramping on technical sections.
Strength training is an important physical building block, if it's not there. The cracks start to show on the mountain. Increasing your strength fixes all of that. Here's exactly what you need and why 👇
Why Strength Training Matters On The Mountain
Expeditions are physically demanding in ways that cardio training alone doesn't prepare you for. Consider what a typical expedition day actually involves:
- 6 to 10 hours on your feet across varied, uneven terrain
- Carrying a pack weighing anywhere from 8 to 20kg
- Steep ascents that demand real leg power
- Long descents that load the knees heavily with every step
- Scrambling, stepping up, crossing streams, navigating scree
A strong cardiovascular system gets you up the hill. Strength is what keeps your body intact across the long days of doing it back to back.
What To Focus On
You don't need to become a powerlifter or bodybuilder. Expedition strength training is about building functional, resilient, endurance based strength across the movements that matter most on the mountain.
Quads, hamstrings & glutes: Your legs are doing the vast majority of the work. Squats, lunges, step-ups, and split squats build the quad and glute strength needed for sustained uphill effort. Single-leg work is particularly important, on uneven terrain you're constantly balancing and stabilising on one leg at a time.
Key exercises: goblet squats, walking lunges, bulgarian split squats, box step-ups, lateral lunges
Knees: The descent is where most expedition injuries happen. Tired legs, a heavy pack, and steep ground put enormous load through the knee joint. Strengthening the muscles around the knee (particularly the quads, hamstrings, and glutes) is the single best thing you can do to protect yourself on the way down.
Key exercises: slow eccentric squats, machine single leg extensions, hamstring curls, romanian deadlifts, forward down steps
Core: A strong core isn't just about aesthetics, it's about posture, stability, and load transfer. When you're carrying a heavy pack for eight hours, a weak core means your back takes the strain instead. A strong core keeps you upright, efficient, and injury free.
Key exercises: dead bugs, alternating leg raises, plank variations, suitcase carries, cable core twists
Back & shoulders: Your pack isn't light and the longer the day, the heavier it feels. Building strength through the upper back and shoulders means the pack sits better, causes less fatigue, and reduces the risk of neck and shoulder pain that plagues so many trekkers by day three.
Key exercises: bent-over rows, single-arm rows, face pulls, rear delt fly, farmer carries, shrugs
Calf strength & ankle stability: Often overlooked but genuinely important. Your calves work constantly on the mountain during every uphill step, every uneven surface, every scramble. Strong calves and stable ankles reduce fatigue and significantly lower the risk of rolled ankles on technical ground. Spraining your ankle is game over for your adventure.
Key exercises: calf raises (single leg, step), bosu ball work, weighted step-ups
How To Structure Your Strength Training
For most hikers and trekkers, two to three strength sessions per week is plenty. You don't need to spend hours in the gym. 45 to 60 minutes is sufficient if you're focused.
As your expedition gets closer, the emphasis should shift:
12+ months out: Build a strength base. Focus on the fundamental movement patterns with progressive overload. Get comfortable with the lifts and build consistency.
3-6 months out: Move towards muscular endurance. Higher reps, moderate weight, shorter rest periods. Your body needs to sustain effort over long periods, not produce short bursts of maximum force.
Final 6-8 weeks: Maintain what you've built. Reduce volume slightly, keep intensity, and prioritise recovery. Arriving strong and fresh beats arriving strong and fatigued.
Cardio should increase in priority as you get closer to your expedition.

What Counts As High Altitude?
High altitude is classed as anything above 2400m above sea level. To put that in context, Ben Nevis (the highest mountain in the UK) sits at 1345m. Kilimanjaro reaches 5895m. Everest Base Camp sits at 5364m. Island Peak, one of the most popular trekking peaks in Nepal, tops out at 6189m.
The higher you go, the lower the air pressure and the less oxygen available to breathe. Your body is remarkably good at adapting to this but it needs time, and it needs to be in good enough shape to cope with the added demands altitude places on it.
Understanding Altitude Sickness
Altitude sickness or Acute Mountain Sickness (AMS) is one of the most common concerns for first-timers, and rightly so. It can affect anyone regardless of fitness level, and it's worth understanding before you go. Symptoms include headaches, nausea, dizziness, fatigue, and disrupted sleep. In mild cases it's manageable with rest and hydration. In serious cases, the only solution is to descend.
The good news is that AMS is largely preventable. The key factors are ascending gradually, staying well hydrated, eating regularly even when your appetite disappears, and prioritising sleep and rest days. Many people also speak to their GP about Diamox, a medication that can help prevent and manage symptoms. It's not suitable for everyone, so get advice well in advance of departure.
Fitness doesn't prevent altitude sickness but a stronger cardiovascular system uses oxygen more efficiently, which helps you cope better when oxygen supply is reduced.
Choosing The Right Expedition
One of the most important decisions you'll make is choosing the right expedition for where you are right now and not where you hope to be.
Height and difficulty are not the same thing. The Matterhorn sits at 4478m but is a serious technical alpine climb requiring ropes and specialist experience. Everest Base Camp reaches 5364m but is a trek and no technical climbing required, just fitness and determination. Always research what an expedition actually involves, not just how high it goes.
My advice for first-timers is always the same: choose something that challenges you but is achievable at your current level. Completing an expedition and finding it tough but manageable is infinitely more valuable (physically and mentally) than attempting something beyond your current ability and having to turn around. You can always build towards bigger mountains. That's the whole point.
Some of the most popular first high altitude expeditions include:
Kilimanjaro (5895m / Tanzania): One of the most accessible high altitude treks in the world, no technical experience required. It's by far one of my favourite expeditions.
Everest Base Camp (5364m / Nepal): Iconic, well-supported, and achievable for well-prepared beginners. The himalayas is every hikers dream.
Toubkal (4167m / Morocco): A brilliant shorter expedition, ideal as a first step into high altitude.
Inca Trail (4215m / Peru): Combines culture, history, and altitude in one of the world's most famous treks.
Kang Yatse 2 (6250m / India): A step up in technical difficulty, ideal for those ready to progress to something a little more challenging.
How To Train For A High Altitude Expedition
This is where the real difference gets made. Your pre-expedition training is one of the biggest variables you have control over and it's the thing most people underestimate.
Expedition training has two main components: cardio fitness and strength. Both matter, and both serve a specific purpose on the mountain.
Cardio fitness improves your aerobic base, meaning your body uses oxygen more efficiently. This translates directly to easier uphill sections, less fatigue across long days, better sleep at altitude, and faster recovery between days. The most expedition specific cardio training you can do is getting out on your feet like walking, hiking, and stair climbing with a loaded pack.
Strength training protects your joints, improves your stability on uneven terrain, and makes carrying a heavy backpack significantly more manageable. Strong legs and knees are essential for long descents, which are often harder on the body than the ascents. A strong core improves your posture and balance across challenging terrain.
How much time you have before your expedition will shape what your training looks like:
12+ months out: Focus on building consistent habits and a solid aerobic base
6–12 months out: Introduce weighted carries and more expedition-specific conditioning
3–6 months out: Increase intensity, prioritise long days on the hill with a loaded pack
6–12 weeks out: Maintain fitness, sort your kit, taper in the final two weeks
6 weeks or less: Prioritise cardio and time on your feet, quality over quantity
Whatever your timeline, starting is always the right move.
Essential Kit For High Altitude Trekking
Kit preparation is something first-timers often leave too late. The essentials fall into a few key categories: footwear, layering, sleep system, health and hygiene and documents.
A few things worth highlighting 👇
Boots: break them in before you go. New boots on day one of a 10-day expedition is one of the most avoidable and painful mistakes I see. Wear them on every training walk from the moment you buy them.
Layering: the key principle is versatility. You'll be too warm on the ascent and cold at camp. A good base layer, mid layer, insulated jacket, and waterproof hardshell will cover most conditions.
Sleeping bag: Rated to at least -10°C for anything above 4000m. Don't cut corners here.
Travel insurance: must specifically cover high altitude trekking and emergency evacuation. Check the small print before you buy.

Activities like hillwalking, treadmill walks, backpack walks and trail running improve lung capacity and heart efficiency, reducing fatigue and the risk of altitude sickness. Integrating cardio into your routine is key for a safer, more enjoyable expedition.

Five Cardio Activities you should
Hillwalking
Hillwalking is specific. It mimics what you will do on your expedition. It builds cardiovascular fitness by challenging your heart and lungs, particularly on uphill climbs. This activity also improves balance and agility, preparing you for varied terrains. As you progress, gradually increase distance and elevation to ensure continued improvement. Pay attention to your body to avoid overtraining, and pushing yourself too far.
2. Trail Running
Trail running significantly enhances your cardiovascular fitness and strengthens your leg muscles. By navigating various terrains, it effectively simulates the demands of mountaineering but at a quicker pace. Embracing diverse trails also boosts your adaptability, ensuring you’re well-prepared for the unpredictable nature of your expedition. When you’re trail running, you don’t need to run all the time. Walk the uphills, Jog the flats and run the downhills if you need.
3. Weighted Incline Treadmill Walk
Weighted incline treadmill walks boosts your cardio fitness by simulating uphill trekking with a backpack. This activity mimics the demands of carrying a backpack on an incline, therefor preparing you for the more strenuous sections of your expedition. By maxing the incline and adding weight, you can increase the intensity of your workout, promoting steady progression and confidence for challenging ascents. Most gyms have treadmills which then makes this an easy-to-do activity. You also don’t need to worry about the weather as you will be inside.
4. Backpack Walks
Backpack walks not hikes. Backpack walks are more convenient and easy-to-do. This activity combines the benefits of hiking with the added resistance of carrying weight, but from your front door. To get started, begin with a lighter pack and gradually increase the weight as your fitness improves (Use weights or 2L water bottles). Incorporate regular backpack walks into your routine so your body adapts to having a backpack on your body for longer periods of time. This means when on you’re on your expedition your body is already used to the extra weight and you won’t wake up feeling stiff and sore the next day.
5. Weighted Stair Climber
Using the stair climber at your local gym provides substantial cardio benefits crucial for your expedition preparation. The stair climber challenges your cardiovascular and muscular endurance by mimicking the effects of climbing steep inclines, like hiking on the mountains. Adding weights increases resistance, enhancing both aerobic fitness and muscle strength, particularly in the lower body. Furthermore, the repetitive climbing motion helps improve knee joint stability and balance, reducing injury risk. Including weighted stair climber sessions in your regimen ensures a holistic approach to training, making you more resilient and ready for the challenges of high-altitude adventures. If you are new to the stair climber, build up without a backpack and add it on when you feel more comfortable.
